First female four-star U.S. Army general nominated

WASHINGTON (CNN) -- America's first female four-star general has been nominated, the Pentagon announced Monday.

President Bush nominated Lt. Gen. Ann E. Dunwoody to serve as head of the Army's supply arm.

By law women are excluded from combat jobs, the typical path to four-star rank in the military.

"This is an historic occasion for the Department of Defense and I am proud to nominate Lt. Gen. Ann Dunwoody for a fourth star," said Defense Secretary Robert Gates. "Her 33 years of service, highlighted by extraordinary leadership and devotion to duty, make her exceptionally qualified for this senior position."

The Senate must approve the nomination.

Dunwoody, a native of New York, was commissioned as a second lieutenant in 1975 after her graduation from the State University of New York in Cortland. She also holds graduate degrees in national resource strategy and logistics management.

She became the Army's top-ranking woman in 2005 when she received her third star and became deputy chief of staff for Army logistics.

"I am very honored but also very humbled today with this announcement," said Dunwoody. "I grew up in a family that didn't know what glass ceilings were. This nomination only reaffirms what I have known to be true about the military throughout my career ... that the doors continue to open for men and women in uniform."

The Army Materiel Command handles all material readiness for the Army. During her career, Dunwoody has been assigned to the 82nd Airborne Division, 10th Mountain Division and the Defense Logistics Agency. She served with the 82nd Airborne in Saudi Arabia during the 1991 Persian Gulf War.

She has been awarded the Distinguished Service Medal, Defense Superior Service Medal, the Legion of Merit, the Meritorious Service Medal, the Army Commendation Medal, the Army Achievement Medal, Master Parachutist Badge and the Army Staff Identification Badge.

The first woman to become a general officer in the U.S. armed services was Brig. Gen. Anna Mae Hays, chief of the Army Nurse Corps, who achieved the rank in 1970 and retired the following year.

Elizabeth Hoisington, the director of the Women's Army Corps, was promoted to brigadier general immediately after Hays. She also retired the following year.

Maj. Gen. Jeanne M. Holm, the first director of Women in the Air Force, was the first woman to wear two stars, attaining the rank in 1973 and retiring two years later. In 1996, Marine Lt. Gen. Carol A. Mutter became the first woman to wear three stars. Mutter retired in 1999.

Currently, there are 57 active-duty women serving as generals or admirals, five of whom are lieutenant generals or vice admirals, the Navy's three-star rank, according to the Pentagon.

Light workout this morning, as I will be taking my IPPT (Individual Physical Proficiency Test), the annual fitness test for military personnel later this evening. Talk about being prepared for whatever life throws at you -- I was supposed to take my IPPT some time these two weeks, according to what I heard yesterday, and the super-efficient fitness and conditioning center immediately scheduled me for a slot today. I also did two bouts of military PT yesterday (one self-inflicted and CrossFit-esque, the other a 4 km orientation run with static PT thrown in at the end for kicks, with the company I'm shadowing). Planning on greasing the groove with pullups today (and the rest of the time I'm on unit attachment). Will update more later -- long and busy (albeit fulfilling) days ahead!

CrossFit workouts at 5:00 am in the morning are the best way to get your days started! There's nothing quite like tumbling out of bed at 4:55 am and knowing that you've got an hour to get your CrossFit workout in before it's time for military PT (or 5BX, aka. 5 Basic Exercises, as it's commonly termed here). That's also probably the reason why I'm always nodding off during the talks/discussions, especially the afternoon ones. I don't suppose it does any good for my ROA (route of advancement) or CEP (current estimated potential) to be caught napping in front of a lieutenant-colonel. Staying seated for long periods of time always makes me sleepy. I'd much rather be on my feet doing something. Strangely enough, when the discussions or presentations are over and it's time for sports and games I'm always fully re-energized and raring to go.

After classes yesterday, I managed to check out the refurbished gym at SAFTI Military Institute (the venue for my week-long residential pre-vacation attachment course). It's been considerably prettified since my cadet days -- it used to look a whole lot worse, with the plastic peeling off the seat covers on the weight machines, and rusty weight benches. The old machines have since been replaced with a plethora of spanking new ones, for every isolation movement fathomable. As duly expected, I stayed clear of the machines and made a beeline for the dumbbell rack. I hammered out a brutal
manmaker/snatch/swing workout in about thirty-five minutes and was pretty whooped after that. Thankfully it was time for dinner by then, and as you know, food never did fail to make anyone feel better. Even if it was army cookhouse food, which is frequently, if not always, of a somewhat dubious nature....

Review of procedures to be conducted after a second death in two days

THE Singapore Armed Forces yesterday called an unprecedented three-day halt to all physical and endurance training within the military, following the death of a serviceman in Brunei, the second training fatality in two days.

Until Saturday, the entire force of 300,000 active personnel and national servicemen will not be on obstacle courses, route marches or doing any fitness tests. Physically demanding field training is also out.

The 'time-out' will allow the SAF to ensure that proper procedures are in place and being followed, said Defence Minister Teo Chee Hean, who yesterday extended his deep condolences to the families of the two 20- year-old servicemen who died this week.

The latest fatality took place on Wednesday evening. A pilot trainee, Officer Cadet Clifton Lam Jia Hao, collapsed while undergoing jungle training in Brunei.

In the earlier incident on Tuesday morning, Recruit Andrew Cheah Wei Siong fainted during a 2km walk in Pulau Tekong.

Both servicemen received immediate medical attention and were evacuated by helicopter to hospital, where they later died.

The Defence Ministry said that investigations are under way. Initial findings indicate that all safety procedures had been followed in both instances.

Both men, recent polytechnic graduates, had cleared medical checks and were deemed fit for the respective training they were undergoing.

Of the two, OCT Lam was fitter and had to meet more stringent health and fitness standards to qualify for pilot training.

However, given the hot, humid conditions in the Brunei jungles, it is possible OCT Lam could have suffered heat stroke.

Recruit Cheah, who enlisted last Thursday, was undergoing an enhanced 15-week basic military training programme meant for mildly obese recruits.

The fatalities will again put the spotlight on sudden deaths of otherwise healthy young men. The issue was raised in Parliament three years ago, also after two servicemen died in quick succession.

At the time, Mr Teo said that 19 SAF personnel had died of sudden heart attacks in the preceding nine years, including five who collapsed during training.

Despite thorough health screening, safety measures and medical support in training, such deaths 'cannot be completely prevented', he said then.

On the decision to suspend training, Dr Bernard Loo, a specialist in defence studies at the Institute of Defence and Strategic Studies, said that it would 'soothe public concerns over the safety of trainees'.

He added that safety regulations here were already among the most stringent in the world and comparable to those of the military in the United States and Britain.

MP for Pasir Ris-Punggol GRC and deputy chairman of the GPC for Defence and Foreign Affairs Michael Palmer said the three-day time-out will allow the SAF to take stock, as medical conditions can be missed at medical check-ups and troops can be tired and make mistakes.

He added that it would be good to make public the findings of the three-day review to help assure parents whose sons are serving National Service.

I've just received notice that I've been slated to attend the Jungle Confidence Course (JCC), a twenty-day military training course in the wilderness of Brunei Darussalam, in late July/early August.

It culminates in a nine-day period where I'll basically be thrown into the woods with a day and a half's worth of food, forty pounds of gear and a rifle, and left to perform military tasks, find my way back out with the help of a trusty compass and pace-clicking thingamajig, all the while trying my best to avoid the snakes, and other less-than-friendly creatures (e.g. ghosts) that call the jungle their home. Good times! I'm really pumped.

It will be a challenge but I definitely hope I'll be able to earn the JCC badge. In fact, I'm quite surprised that I've been given the opportunity to go for JCC, since I was sent for the Basic Airborne Course two years back during my first vacation attachment, and the bulk of officers usually only get the chance to go for one confidence course in their whole career. So I count myself very privileged to have such opportunities.

I daresay the next phase of my training will be geared increasingly towards endurance (I'm planning to throw in more running and swimming into the mix, and I'm probably going to begin doing the CrossFit Endurance WODs on top of my usual WOD. I'm going to focus more on bodyweight exercises and kettlebell movements, given that my training schedule will be somewhat limited by my military commitments in the next two months. It's probably also a good idea to focus more on these things, to develop the combat fitness which I will need for JCC.

Believe it or not, the gym in the army camp I've been posted to doesn't have Olympic barbells or a squat rack. There's a Smith machine, but we all know that Smith machines are pretty much only good for two things - burpee pull-ups (if the bar can be set high enough), and inverted rows. So it'll be back to basics for me, with dumbbells, kettlebells, plenty of pull-ups (it's the army after all), running in fatigues, and all things fun.

Did a Bikram Yoga class at noon. It wasn't as warm today in the studio, which was nice given the sweltering heat outside as well as compared to Wednesday's class. I actually am beginning to enjoy Bikram Yoga - in all honesty, it's probably good that I do it since I'd otherwise be quite disinclined to stretch or engage in recovery techniques on my own. It was an energizing class and I managed to work through the tightness in my knee (which I'll talk about more below).

Also did a 5 x 5 deadlift workout in the afternoon with Mika. Nothing too heavy, around 60-80% of a max effort DL. I started at 145# and ended at 185#, going up by ten-pound increments each time, using the double overhand grip. The deadlift's my favorite out of all the strength lifts. Form is paramount - it's easy to see how someone might blow out their back if they were sloppy in the setup. I know that when I get to loads approaching my one-rep max, I sometimes rely too much on my back to pull up the weight, which causes rounding and less-than-ideal form. I'm trying to make sure I set up right each time and approach each lift in exactly the same way, regardless of the load.

I've also been doing more deadlift work of late because my right knee has been bothering me, and squats and running are quite literally a pain. There's an odd tightness in my knee cap whenever I perform an ATG squat, and every time my right foot strikes the ground during a run it sends a sharp pain up my knee. Locking out my right knee is also fairly painful (e.g. if I perform a pushup or a renegade row, which requires my legs to be locked and straight for stability). Thankfully, jumping doesn't hurt, and it doesn't flare up while walking either. I don't know if it's the IT band, patellar tendinitis, or runner's knee. Whatever it is, it's quite a bummer. I've been laying off the squats and running in hope that it'll recover. I think it might have something to do with my running form (I'm a notorious heel-striker), and my knee aches have predated my experiences with CrossFit. They were particularly nasty when I was predominantly involved with running, about two years ago.

Anyway, this is what Coach Rippetoe says in "Starting Strength", the bible of barbell movements:
"... (the deadlift) can be used as a leg exercise if injury prevents squatting. It is not nearly as effective as the squat for this purpose, due to the lack of hip depth used in the starting position. But this is the very reason it can be used if a knee or hip injury makes squats too difficult or painful, and at least some leg work can be done while healing takes place. A high rep deadlift workout can provide enough work to maintain some leg conditioning..."
I can't sit still to save my life so hopefully my knee heals up by itself in good time. I'm hoping the Bikram Yoga will help. My knee has definitely improved since a couple days ago, so maybe it's been of some benefit. I'm aching to run again. Thank goodness for the Concept 2 ergometer, though - it's an excellent substitute for running!

Also tried my first Bikram Yoga (aka. Hot Yoga, because it's performed in a room heated to 105 degrees Fahrenheit and approximately 40 per cent humidity) class. It's my first experience with yoga ever and interestingly enough I felt rejuvenated walking out of the studio. I think I'll go back!

Ten Things to Remember In The New Year

1. Junk food doesn’t exist; there is junk and there is food.

I particularly like #9. All too often we adopt an all-or-nothing stance when it comes to healthy eating, which makes it easy to fall off the wagon entirely, and completely blow our carefully-plotted nutrition plans in a single moment of folly. Relax, we're only human, and mistakes happen.

I guess the important thing is not to be suckered into thinking that one cupcake proves entirely damning to your pursuit of a healthy lifestyle. Cripes, you've already eaten it - moping isn't going to magically dissipate the calories, and further binging doesn't help matters any - you might as well polish off the crumbs, lick your lips, and get right back on track!

A couple photos from my Pacific Northwest CrossFit Exploits...

... for the record, I visited a total of ten affiliates in four days and did thirteen different CrossFit workouts in that same length of time, including Fight Gone Bad and Murph (both on the same day, Memorial Day, no less). In this workout you move from each of five stations after a minute. This is a five-minute round from which a one-minute break is allowed before repeating. We've used this in 3 and 5 round versions. The stations are:

1. Wall-ball: 20 pound ball, 10 ft target. (Reps)
2. Sumo deadlift high-pull: 75 pounds (Reps)
3. Box Jump: 20" box (Reps)
4. Push-press: 75 pounds (Reps)

The clock does not reset or stop between exercises. On call of "rotate," the athlete/s must move to next station immediately for good score. One point is given for each rep, except on the rower where each calorie is one point.

The Four Stages of Mental Mastery

The 4 Stages of Mental Mastery

This is an excellent article by Chris Shugart, over at the T-Nation site.

For the record, I think T-Nation has a wealth of articles and forums that are immensely valuable. Resources on performance training, bodybuilding, diet and nutrition, among others, can all be found on this site.

Keep in mind, though, that it's a site that caters to a diverse group of people with goals that do not necessarily converge. The hardcore CrossFitter may be turned off by the articles that advocate isolation movements for bodybuilding purposes - likewise, most people may find it hard to be convinced that they can "get shredded" by following the advice in articles like the one written about the Anabolic Diet (which pretty much goes against the grain of typical diet trends as it is a diet primarily composed of fat, with ratios as high as 60-65 per cent of daily intake for several days each week).

Training and nutrition are extremely individualized and what works like a dream for somebody may work nowhere near as well for another person. T-Nation provides a good starting point to source articles on such topics, however, and with some trial and error I daresay it can function as a useful tool in planning a personalized program. Oh, and it's not always WFS (work-family safe) either, given the editors' penchant for strategically interspersing photos of a highly exciting nature throughout their articles and the website (perhaps to stimulate - ha ha - readers' interest? Take it for what you will).

Back to the article at hand. My training buddies can tell you that I've been pretty enamored with Shugart's latest piece ever since I first read it several days ago. He lays out the four stages of mental mastery, which are as follows:

1. Unconscious Incompetence
2. Conscious Incompetence
3. Conscious Competence
4. Unconscious Competence


I daresay most people who have taken steps towards researching how to lead a healthy lifestyle have already left Stage 1 behind. Then again, I could be wrong - there's a miasma of misguided information on the Web and just about everywhere, which is why you see bench presses and bicep curls forming the meat-and-potatoes of many a gym rat's workout. As Shugart says in the article, the way to get out of this rut is to become educated (i.e., to know why you train the way you do, to lay out specific goals and to do the necessary things to attain them), and also to periodically switch up your training program so that you won't do the same workout day in, day out.

Stage 2 is probably the most problematic stage for most people. I'm not ashamed to admit that I struggle with being in Stage 2 at times. The forbidden fruit always tastes sweetest - and too often it's all too easy to fall into the cycle of rationalization, as Shugart terms it. One concession gives way to more and it gets more difficult to pull yourself out when the hole you're in keeps becoming deeper. It's easy to say that it's all in the mind (and as a matter of fact, it really is), but extremely challenging to put into practice.

How much do you really want to achieve the goals you've set for yourself? Do you want them bad enough to sacrifice instant gratification (e.g. skipping dessert in favor of a protein shake and ripped abs)? One of the hardest things about this is that you have to make a choice between the present, which is readily apparent and immediately tangible, and the future, which may be hazy, or even apparent in your mind's eye, but most definitely still intangible. Try putting a mouthwatering slice of chocolate ganache cake in front of anyone and chances are even the most dedicated person will waver in the face of such temptation.

Without sugar-coating his terms, Shugart says to man up and recognize the pitfalls of rationalization. With respect to that, I agree - but I also think positive visualization is key here. There's no other way around it. You need to set goals and think of yourself getting nearer towards that satisfactory end point with every decision that you make. In my opinion, that's the only way you can remain staunch in the face of that lovely chocolate slice. No bones about it, it's hugely difficult - but it definitely helps to have a mental image of, say, your dream physique, in your mind to help you make the right choice. Without conceptualizing such goals, resisting temptation simply becomes a matter of denying yourself pleasure. And to me, that's really not the point at all. Life is not meant to be lived in such a way.

Stage 2 and 3 are closely linked. In Stage 3, you conquer temptation, but boy, is it hard. It's a challenge every day when you know you could be sleeping in instead of hitting the gym at 6:00 am to get your workout in. And dang it, I'll be blasted if that luscious chocolate ganache cake isn't still coyly beckoning from the kitchen counter. It takes a lot of effort to remain in Stage 3 and prevent the backslide into Stage 2. It's all too easy to fall off the bandwagon, especially when it comes to making tiny concessions which often snowball into enormous ones. Shugart states that it's best to go "cold turkey" in the outset - without the possibility of concessions, it's easier to stay strict. I definitely agree with this point. Like the Alcoholics Anonymous line, "you're only one drink away from the next drunk".

Shugart also mentions how rewards become more and more apparent with time and effort. Not necessarily rewards in terms of cake or other delectable (but bad for you) edibles, but rewards in terms of, say, compliments, or perhaps the realization that you need to get a new wardrobe since the pants that you used to struggle to zip up are about four sizes too big. These are all healthy cues that only serve to remind you of why you do what you do in times of flagging motivation or times when it seems like such a chore to subscribe to such asceticism. Be encouraged by them, and keep on keeping on!

Stage 4. Wow. What can I say - it's a happy place! In some aspects of my life I can say that I may have attained something approximating Stage 4 enlightenment, but unfortunately I'm still far away in many other parts. For instance, I never eat in fast-food places (McDonald's, Burger King, KFC...). Avoiding such places is a non-issue for me. I weaned myself off the three-piece meal with upsized cheese fries and a side of whipped potatoes (all of which I used to love) at KFC about five years ago, and it was crazy difficult then - but consistently steering clear of fast food has made it practically impossible for me to imagine that I would ever even consider eating such junk again. In terms of training and getting workouts done consistently, I believe I'm in Stage 4 as well. In my opinion, there's nothing worse than not being able to work out!

That being said, I am still floundering in Stage 3 (and perhaps even Stage 2) in other parts of my training and nutrition program. There's nothing else to do but to keep persevering. The rewards I mentioned in Stage 3 are probably going to be the most useful tools in pushing anyone over the edge into Stage 4. The tangible results that come from a consistently good nutrition and training protocol only serve as fuel for the fire, and I daresay that is the best motivation in itself. Of course, the hardest thing is getting started. Stage 4 is all about creating healthy habits, practices that make it impossible to accept anything less than the very best for yourself.

So, here are my takeaways from the article:

1. Get Educated (with regards to training, nutrition - try a variety of things that work for you, and see what works best. It's all an experimental process but you'll reap the benefits of experience).
2. Set Goals and Visualize them on a Consistent Basis (these are the things that will keep you on task during times of temptation).
3. Update and Evaluate Goals (so that you know where you stand with regards to the objectives you've set out for yourself. If you're on target, you'll see the benefits - if not, tweak something in the program, but don't fall down the slippery slope of rationalization or making concessions for yourself).

Baked Paper-Wrapped Tilapia and Cabbage Cakes


Recipe for Cabbage Cakes adapted from Almost Vegetarian by Diana Shaw
Makes 6 pancakes

Cabbage Cakes
Ingredients:
3 cups loosely packed thinly shredded green or red cabbage
1/4 cup egg substitute
1 tbsp nonfat half-and-half
2 tbsp Fage 0% Greek Yogurt
2 tbsp whole wheat flour
1 clove garlic, chopped
1/4 cup minced chives (I left these out because I didn't have chives)

mixed greens, to serve

Directions:
Steam the cabbage on the stove top or in a microwave. Drain well in a colander.

In a mixing bowl, beat together the egg substitute, half-and-half, yogurt, and flour. Stir in the cabbage, garlic, and chives.

Heat a nonstick griddle (lightly greased if foods tend to stick to yours anyway) over medium heat. When hot, give the batter a stir and drop 1/4 cup of batter for each cake onto the griddle, cooking up to 4 at a time.

Cook until bubbles form on the surface, and the cake has browned underneath, about 5 minutes. Using a plastic spatula, turn to brown the other side, 3 to 4 minutes more.

Repeat, stirring the batter before dropping it onto the griddle, until you've used up all of the batter. Transfer to a warm plate and serve right away, together with mixed greens.

Makes 2 servings

Baked Paper-Wrapped Tilapia
Ingredients:
2 medium tilapia fillets (about 5-6 oz)
juice of 1 lemon
2 tsp capers, drained
10 cherry tomatoes, sliced
Italian seasoning
salt and pepper to taste

Directions:
Preheat oven to 420 degrees.

For each portion -
Fold a 12-inch square of baking parchment in half diagonally and crease the corners. Grease the parchment with baking spray. Arrange one portion of tilapia fillet on one side of the paper.
Sprinkle Italian seasoning over the fish and add salt and cracked black pepper as desired. Arrange half the sliced cherry tomatoes and sprinkle one teaspoon of capers over the fish. Drizzle lemon juice over.
Fold the other side of the paper over the fish and seal the package into a half oval with a series of creases, starting with one corner and finishing with a twist at the opposite end. Repeat for the remaining portions.

Bake the packages on a sheet pan until the paper is browned and puffy, 10-12 minutes. To serve, slit open each package and slide the contents, out onto a plate; or serve in the paper, letting each diner cut open his own.

Broiled Teriyaki Salmon with Thai Salad


Adapted from The Food Bible by Judith Wills
Makes 2 servings

Ingredients:

Salmon
2 medium salmon fillets (about 5 oz)
2 tablespoons teriyaki marinade
Salt and pepper, to taste

Thai Salad
1 mini cucumber (approx. 3-4 inches)
1 medium zucchini
1 medium mango
1 cup fresh beansprouts
1 tsp peanut oil
juice of 1 fresh, juicy lime
2 tsp fish sauce
2 garlic cloves
1 small hot green chili pepper, seeded and chopped
pinch of sugar
few fresh mint and cilantro leaves, chopped

2 lime wedges, to serve
mixed greens, to serve

Directions:
Place the salmon fillets in a dish and pour the teriyaki marinade over them, coating well. Marinate, covered, in the refrigerator for at least 30 minutes, but not more than an hour.

Peel and stone the mango and slice into thin strips. Peel the cucumber and cut into thin strips. Slice the zucchini similarly. Pluck the heads and tails of the beansprouts and discard them. Combine the cucumber, zucchini, mango, and beansprouts.

When the salmon is ready, preheat the broiler. Remove the salmon from the marinade and place, skin side down, on a baking sheet. Place the baking sheet under the broiler and cook for about 5 minutes, depending on the thickness of the salmon.

While the salmon is cooking, mix the peanut oil, lime juice, fish sauce, garlic, chili, sugar, and herbs together, and toss with the salad.

Arrange the salad on serving plates. Remove the skin from the cooked salmon once it is ready, then cut it into chunks and serve on a bed of mixed greens, along with the Thai salad and lime wedges. Season with cracked ground pepper as desired.

Review: Power Wheel (Lifeline USA)

I'm always interested in new implements that can be integrated into CrossFit training (up on my list are slosh pipes and tires, and I spied a sledgehammer in my friend's garage... haha), and surfing the Internet often leads me to websites and blogs where people have recorded their experiences using new training tools. Of course, I mainly peruse blogs that are concerned with performance training, so I can safely say that you will never see me endorsing the Hawaii Chair or even the Bowflex Revolution, or other exorbitantly-priced pieces of junk. I like equipment that is easily portable and versatile in terms of use, does not lock you into fixed planes of movement, and has proven to be effective in achieving any or all of the ten foundational elements of fitness that form the rationale for the CrossFit training methodology.

After reading Zach Even-Esh's blog , as well as the Ice Chamber Athletic Performance Training blog, I noticed that both made plenty of use of the Power Wheel in their training. For the record, Zach is the owner of CrossFit Underground in Edison, NJ, and Ice Chamber is a strength and conditioning training facility (no current affiliation with CrossFit, however) in Albany, CA.
The Power Wheel by Lifeline USA

Before you dismiss the Power Wheel as merely a jazzed-up version of the five-dollar plastic ab wheel you can purchase at most sports stores, or superstores like Target and Walmart, you might want to read this. The main feature that differentiates the Power Wheel from a generic ab wheel is that it comes with footbeds, bands and straps attached to the handle, which allows you to strap your feet into the wheel, thereby greatly increasing the range of exercises you can perform with the wheel.

Order Process/Customer Service/Shipping:
I ordered a Power Wheel (manufactured by Lifeline USA) from Perform Better's online store. At that time, Perform Better had the Power Wheel on sale for only USD $39.95, which definitely was a major factor in my decision to buy it. However, I can't seem to find the Power Wheel in Perform Better's store any longer - I'm guessing it probably sold out, what with the temporary price reduction and all. I had zero problems with shipping and the package arrived in approximately 3 days.

Design and Specifications:
The Power Wheel came disassembled, with accompanying instructions for assembly. Two Allen Keys are provided in the box and there is no need for additional tools. Assembly is pretty quick and intuitive (you can pretty much figure out how to put it together, just by looking at pictures of the wheel).

The handlebar is made out of steel and comes with rubber grips that you can slip over the handles for a superior grip. The footbeds are made out of strong plastic, while the attached straps are around an inch and a half in width, pretty thick, and have velcro attachments. The straps hold the toes of the foot in place.

Two elastic bands come in the package, and they can be looped over the rear of the footbeds and used to hold the user's heels in place. The wheel itself is made out of heavy-duty rubber, with aggressive tread marks that make it suitable for outside use on uneven, rugged surfaces. The spokes on the wheel are fashioned out of plastic and hold up well. All in all, it looks to be a durable, sturdy piece of equipment that is relatively light, easily transported in the back of a vehicle, and quickly disassembled should you want to transport it in a flat box. I have never owned an ab wheel but I've heard that some are shoddily constructed out of cheap, flimsy plastic, and break in no time at all. I can't speak for those wheels but in my opinion the Power Wheel will last for a long time yet.

Training/General Observations:
To get a sense of what the Power Wheel can be used for, watch this video (courtesy of Ice Chamber), which features its owner Steven performing a series of some extremely challenging movements. The Power Wheel is featured approximately 1:24 into the video. (An aside: That video is pretty darn hardcore. Man, that's what I'm talking about when I mean performance training!)

Of course, you probably wouldn't want to start with the "Clap Roll Bridge Series" right away. The Power Wheel I ordered came with an instruction leaflet which, besides detailing its assembly, also provided a short list of movements. Perhaps most intuitive would be to use the Power Wheel as an ab wheel and perform ab wheel rollouts. I won't go into detail on how to do those as you can do a simple Google search which will yield many sources. For the average person, performing a complete rollout (ending with your nose to the ground), even while kneeling, is already considerably challenging. The first time I tried the Power Wheel I did 3 sets of 15 reps of ab rollouts from a kneeling position, and felt it very distinctly the next day. My training buddies have lovingly christened it the "Wheel of Pain".

As I mentioned earlier, the main feature that distinguishes the Power Wheel from a generic ab wheel is that it comes with footbeds, straps, and elastic bands that hold your heels in place. This allows you to perform an entire host of other exercises, most of which are also targeted at core strengthening and balancing, and also some which help you work on hamstring strength and flexibility. You can perform lying leg curls with hips elevated, which really fries the hamstrings. On his blog, Zach suggested something called the 15/15 workout, which involves 15 seconds of work and 15 seconds of rest, performed with pike-ups and leg curls. Just four minutes and your hams and abs, not to mention your shoulders (and probably the rest of you) are pretty much toast. You can also strap your feet into the footbeds and perform pushups (or clapping pushups), or go for a walk on your hands.

A particularly lethal combination is as follows: Begin parallel to the ground, feet strapped into the wheel, palms on the ground and elbows locked out. Perform a pike-up by rolling the wheel in towards your hands, roll back out, perform a pushup, and then walk two steps forward, using your hands. Rinse and repeat for the length of a basketball court. A guaranteed doozy!

Simply put, the Power Wheel allows you to do fun things on your hands. Alright, maybe not "fun things" in the usual sense of the word, but movements that recruit major muscle groups, demand high levels of core stability, concentration, and coordination (because the likelihood of an unglamorous faceplant is significantly heightened when your feet is on something resembling rollers and you lose control). One of the things I've noticed with the Power Wheel is that it's also a great way to strengthen the smaller stabilizer muscles in the shoulder (think about wheel rollouts, hand-walking) because those muscles are extensively recruited in a lot of the movements. It sure beats doing mundane rotator-cuff exercises with light dumbbells!

Purchasing Options:
I did a quick search on Google and as of this time, there appear to be three options for purchasing the Power Wheel. The first is through the Lifeline USA website (link above), where it retails for USD $59.95 plus S&H, and comes with a video that details how the Power Wheel can be used for training. The other option is to order via Lifestyle Sports on Amazon, where the Wheel retails for $46.95 (free shipping). Another alternative is to order via Allegro Medical on Amazon, where the Wheel retails for $39.00 (but shipping costs $8.95). While I can't recall what I paid for shipping, I'm guessing that the latter two options result in a total cost that approximates what I paid for my Power Wheel. The Power Wheel I ordered didn't come with the training video either. I believe you can only get the video if you order directly through the Lifeline USA website.

Other Considerations:
If you're just looking for a wheel for simple rollouts, pikes, and movements that don't involve strapping your feet in, you can get the same workout with any generic ab wheel. Alternatively, you can use a barbell or dumbbell with round plates to perform rollouts. A variation of the ab rollout, known as the jackknife, can also be performed using a pair of rings mounted low to the ground, where you begin in a pushup position on the rings with your feet on the ground and proceed to push your arms out away in front of you, keeping your elbows locked out, till you come as close to being parallel to the ground with your arms outstretched. I only recommend the Power Wheel if you're pretty sure that you intend to use it for the hamstring and hand-walking work I detailed above. If you plan to incorporate these movements into your workout arsenal, the Power Wheel by Lifeline USA is the best device around (as far as I know, there aren't any other wheels currently on the market, that allow you to strap your feet in and attempt such exercises).

Overview:
I find the Power Wheel to be a useful tool and a worthwhile training device for any CrossFitter or fitness enthusiast, as it heavily targets the core stabilization muscles. However, I wouldn't consider it an absolutely essential acquisition, especially if you're just starting out and wondering what to buy to set up your first home gym. If that's the case, grab a cheaper ab wheel instead and buy the Power Wheel if you have some spare cash left over after purchasing the basic pieces of equipment (Olympic weight set, rings, dumbbells, kettlebells, jump rope, plyo boxes, pullup bar).

For me, I generally work out in a globo gym where I have access to a weight set, pullup station, and dumbbells. I have a couple of kettlebells, rings, a jump rope which I bring with me to the gym, but no plyo box (but that will be remedied soon). So the Power Wheel is a good option for me since it's easily portable. I can bring it to a playground and put together a firebreather of a workout with only the equipment I have in the back of my car.

So in terms of straightforward priorities, the Power Wheel ranks lower down on the list of immediate need. However, I definitely think it's worth the price I paid (USD $39.95) because there's a myriad of non-traditional exercises that can be performed using it, and after all, variety is the essence of CrossFit.

In my opinion, the Power Wheel gets a 8 out of 10.
